Strength Training in Your 30s and 40s: What Women and Men Need to Know

Why strength is having a moment, and why your 30s matter
For years the weights area was seen as the preserve of bodybuilders and young men. Not any more. Strength training now ranks among the top global fitness trends, and the World Health Organization recommends muscle-strengthening activity on at least two days a week for all adults (WHO). More women, and more people in their 30s and 40s, are training for strength and health rather than size alone.
The reason is simple: strength is one of the clearest markers of how well you will age. Muscle mass begins to decline from around 30, at roughly 3 to 8 per cent per decade, and faster after 60 (NIH review). Left unaddressed, that slow loss, known as sarcopenia, is what eventually makes everyday tasks harder in later life. It is not a problem for your 70s. It is a process that starts quietly in your 30s.
Resistance training is the most effective way to slow it, and starting early builds a bigger reserve. A 2022 meta-analysis found that any resistance training was linked to about a 15 per cent lower risk of death from any cause, with the greatest benefit at around 30 to 60 minutes a week (Shailendra et al., 2022). Your 30s and 40s are not about undoing damage. They are about laying the foundation. It really is never too early.
The benefits reach well beyond muscle. Regular resistance training supports metabolic health, bone strength and mood, and it is one of the best predictors of staying mobile and independent in later life. The time it asks for is modest, yet most adults still do no strength work at all, which is part of why it is such an accessible win. That is the real shift behind the trend: strength has moved from a look to a long-term health strategy.
For women: strength, bone and the bulky myth
The old worry that lifting makes women "bulky" has been dismantled. Women have far lower testosterone than men, so large gains in size are unlikely for most, and the real rewards are strength, function and long-term protection. Two stand out. The first is bone: peak bone mass is reached in the late 20s to early 30s, and weight-bearing exercise alongside adequate calcium and vitamin D helps maintain normal bones, which matters because bone density can fall more quickly around menopause. The second is muscle as an investment. Building strength now means arriving at perimenopause with a bigger reserve already in the bank, since falling oestrogen is linked to a quicker loss of muscle strength. Muscle also does metabolic work, helping the body manage blood sugar, and many women find that the measurable progress of getting stronger does as much for confidence as it does for the body. Two or three short sessions a week is enough to start.
For men: strength, recovery and the testosterone question
For men, the conversation often turns to testosterone, which peaks in early adulthood and declines by roughly 1 per cent a year from around 30 (Cleveland Clinic). It supports muscle protein synthesis, the process that builds and repairs muscle, so building and keeping muscle can feel harder with each passing decade. It is worth being honest about supplements here, because this is an area full of overclaiming. No food supplement can boost testosterone beyond its normal range, and any product that says otherwise oversteps the evidence and UK rules. What some nutrients can do is support normal levels: zinc, for example, contributes to the maintenance of normal testosterone levels in the blood. The bigger levers are the unglamorous ones: progressive training two or three times a week, enough protein, and enough sleep. Recovery also slows a little with age, so the rest around training starts to matter as much as the sessions themselves. Being straight about what supplements can and cannot do is a deliberate position, and a more useful one for the reader than the marketing they will meet elsewhere.
Already in perimenopause, or over 50? It is not too late
If you are reading this in your late 40s, 50s or beyond, you have not missed the window. Muscle responds to training at every age, including into the 70s and 80s. What changes is the backdrop: around perimenopause, falling oestrogen speeds up the loss of both muscle and bone. Bone loss accelerates to around 2 per cent a year in the three-year window around the final period (SWAN study, via the AAOS), and the muscle’s response to training and protein is slightly blunted, so the approach needs a small recalibration.
Three things do most of the work. Keep training against resistance and progress it, because postmenopausal muscle still responds well; a 2021 trial found supervised training built muscle in early postmenopausal women (Dam et al., 2021). Eat a little more protein, closer to 1.2 to 1.6 g per kg per day, to offset the age-related dip in responsiveness called anabolic resistance (protein review, 2024). And protect your bones with weight-bearing exercise plus calcium and vitamin D. Creatine earns a special mention here: for adults over 55 there is an authorised claim that daily creatine can enhance the effect of resistance training on muscle strength, and a 2021 review in older females found it improved strength alongside training (dos Santos et al., 2021). For men over 50 the same principles hold. None of this asks for an overhaul, just a consistent habit started where you are, and the payoff, in strength and independence, compounds for the rest of your life.
Protein: how much, and where to get it
You cannot out-supplement a poor diet, and for strength the key basic is protein, which contributes to the growth and maintenance of muscle mass and to the maintenance of normal bones. A 2018 meta-analysis found the muscle benefits of extra protein plateau at around 1.6 g per kg of body weight per day alongside training (Morton et al., 2018). For a 70 kg person that is roughly 112 g, spread across meals rather than loaded into one. Distribution matters as much as the total: a serving of roughly 25 to 30 g at each meal is enough to reach the leucine threshold that switches muscle building on.
Most people can hit that from food. Animal sources are complete, meaning they supply all nine essential amino acids, and are richest in leucine, the amino acid that triggers muscle building (Gorissen et al., 2018): chicken and lean meat at around 30 g per 100 g, fish at 20 to 25 g, eggs at 6 to 7 g each, and dairy that pairs protein with bone-supporting calcium. Plant foods work too, though most are lower in one or more amino acids, so variety across the day matters. Soy and quinoa are the complete exceptions, while lentils, beans, tofu and tempeh are all useful. Anyone training hard on a mostly plant-based diet may need slightly larger portions, or leucine-rich choices like soy, to reach the muscle-building threshold. In practice, breakfast is where most people fall short, so a protein-focused first meal is an easy place to gain ground.
Choosing a protein supplement
A shake is a convenience, not a requirement, but if a busy morning or a post-training window makes one sensible, a few things separate a good product from a padded one. Check the ingredients list, since a quality protein does not need a long tail of fillers, thickeners or artificial flavourings. Check the source and form, as whey isolate carries more protein and less lactose than concentrate, and plant blends should use a complete source like soy. Check protein per serving rather than per 100 g, and be wary of "amino spiking", where cheap free amino acids inflate the figure on paper. Favour natural flavourings and sweeteners such as stevia over artificial ones, and look for third-party testing and details like grass-fed whey.

Creatine: the most researched supplement in the room

Its authorised claim is specific: creatine increases physical performance in successive bursts of short-term, high-intensity exercise, at a daily intake of 3 g (GB Nutrition and Health Claims Register). That is why it is a staple for resistance and interval work. The wider evidence is broad: a 2024 meta-analysis found that in adults under 50, creatine with resistance training produced greater strength gains than training alone (Wang et al., 2024). Creatine monohydrate is the best-evidenced form, and 3 to 5 g a day is enough, with no need to load. It is also one of the most thoroughly studied supplements for safety, with decades of use behind it. The research base in women is still growing, which is one reason it is an area worth watching.
Other supplements worth knowing about
Beyond protein and creatine, a few nutrients support strength with authorised claims behind them. Vitamin D contributes to normal muscle function and to the maintenance of normal bones, which matters in the UK, where around 1 in 5 adults have low levels, rising through winter (UK Biobank data); the NHS suggests a daily 10 microgram supplement in autumn and winter. Magnesium contributes to normal muscle function, normal protein synthesis, electrolyte balance and the reduction of tiredness and fatigue. Zinc contributes to normal protein synthesis and to the maintenance of normal testosterone levels in the blood. Calcium is needed for the maintenance of normal muscle function and normal bones, and works alongside vitamin D. Iron contributes to normal oxygen transport and the reduction of tiredness and fatigue, which is worth flagging for women in particular. The honest position: supplements support a good diet and consistent training. They do not replace them. Used well, they top up a genuine shortfall rather than adding to an already-good diet.
The bottom line
Strength is one of the most practical investments you can make in how you will feel and move for decades. The science is clear: muscle declines from around 30, resistance training slows it and is linked to living longer, and a small, consistent habit goes a long way. For women, the reward is strong bones and a muscle reserve that pays off through perimenopause and beyond. For men, it is working with a shifting hormonal picture rather than against it. For everyone, whatever your age, the foundations are the same: lift regularly, eat enough protein, and use well-chosen supplements to support the work rather than replace it. The best time to start was your 20s. The second best time is today.
